Summer Training Tips

Following on from my last post talking about what’s needed in your summer diet to get the body of your dreams, I thought I would talk about how to train your body to achieve these goals. Much the same as with your diet there are a few alterations needed to really move you're training away from the bulking, lift as much weight as you can training over the winter, so here we go.

Keep compound exercises in your routine!
Now in the off season I personally tend to really focus on the big three, (Deadlift, squat and bench) developing additional strength and often mass to the areas I'm targeting. Now often people believe when you're eating less calories you can't perform these so often as they put so much strain on your body due to muscle recruitment and prefer the more isolation exercises. Second to that you won't be able to hit the weight or reps you were when your calorie consumption was higher. This is all wrong!! You want to burn as may calories as you can in your sessions and what exercises recruit the most muscles and therefore burn the most calories, yes you guessed it, compound!! Don't go ludicrous with the weight and volume, but use things such as on the minute every minute for 10 minutes principle. I like using 80% of my 1rpm and perform 5 on every minute, performing 50 reps total. Now anyone who says this won't build strength, condition the muscle, burn calories and somewhat count for cardio is lying. The quicker you perform the reps the more rest you'll get ensuring your being explosive and powerful = strength. The sheer little rest you're getting ensures you're HR is through the roof for a considerable long period of time. Its just ideal when cutting as it ticks every box so keep compound exercises in your routine.

Use supersets and tri-sets in your programme!
Supersets are when you perform two exercises consecutively after one another with ti-sets being three. These can be for the same muscle group, opposing muscle groups or just a cardio based movement, I'll explain. First of all, supersetting can be done in a few different ways. You can do antagonist supersetting, which is the pairing of two opposite muscle groups such as biceps and triceps, chest and back, and quads and hamstrings. For example, you can superset bench press with dumbbell flies or squats with leg extensions. Usually agonist supersetting is a combination of a compound movement with an isolation movement. Pairing two compound movements could be too intense, the same way that pairing two isolation movements could lack the intensity provided by a combination of compound and isolation. Tri-sets are much the same in that a third exercises is just added. I like this third exercises to be a cardio based one, just to raise the heart rate slightly more. Mountain climbers, squat jumps, box step ups or even a quick sprint. These are not too taxing on the body and shall just increase the HR that little more making your workout a cardio blast as well as still focusing on muscle growth, two workouts in one.

Use HIIT!
HIIT is a training idea in which low to moderate intensity intervals are alternated with high intensity intervals. HIIT can be applied to running or to exercises such as squatting. HIIT is considered to be much more effective than normal cardio because the intensity is higher and you are able to increase both your aerobic and anaerobic endurance while burning more fat than ever before. This is my choice in cardio when I do it over LISS. Jump on the rower and perform best effort 10x250m rows, resting for 40 seconds between, really focusing on a maximum output. You can incorporate things such as Tabata into this which is the principle of 20 seconds work along with 10 seconds rest for 4 minutes, this is great for bodyweight exercises such as squat and press ups attempting to beat your score of reps for the 20 seconds prior.

So there you have it, three adjustments to your training in order to get summer ready. Any questions be sure to leave a comment below!!!

Train hard, fight easy!!

Use Cleans to build muscle!!

Following on from my last post reference powerlifting I want to go into detail how I've started using more powerlifting techniques in my programme, more so cleans.

Now this is a exercise which I think is often over looked in the bodybuilding world as one of the mass builders along with the more common squat, bench and deadlift combination. The clean uses many muscle groups, as in its basic form it's a deadlift into a upright row, lastly pushing your elbow through ending in the rack position. Hamstrings and lower back dominate, moving into upper back, along with traps, whilst your core is essential to keep you stable at all times.  This is why I love to start my routine with heavy deadlifts, into heavy cleans.

This is an explosive movement, so make it explosive!!
- Recruit your legs as the power house muscle at the beginning of the movement.
- Much like a deadlift keep the bar in a straight line all the way through the movement.
- Get under the bar. Once the movement has been shifted from legs and more so to the upper back concentrate on getting under the bar.
- Push your elbows through and high.
- Lower the weight under full control.

I like to do heavy cleans, really to focus on my speed, explosiveness, power and strength. I like 6x6 getting heavier each set. The the 100 rep challenge right at the end of my workout, with half my bodyweight on the bar, hitting the 100 reps in shortest time possible. If done correctly you will finish the workout on the floor in a puddle of your own sweat. Ensure that the form of the exercise however is never comprised.

So there you have the one exercise you need to use in your programme. There are many different variations, so keep mixing it up. Learn the basics, gradually increase weight and this will be an exercise you keep in your programme.

Late Night Legs

After a rather long 3 weeks away with very little training I got back late last night. With this amount of time away from a routine I was craving gym time and what could be more prevalent then kicking it off with a late night leg work out!

Now I normally stay away from training late, it's just never felt like the best time to train but last night was an exception to this. I always hit my legs with high volume beginning with back/front squat. Last night however I changed my squat slightly on advice from a video I had seen from Bradley Martyn, opting for a much closer, narrow back squat. This takes the stress away from the hamstrings and more onto the quads much like a front squat but allows for a heavier weight to be lifted. I went high volume with 8 sets of 12-15 reps, increasing weight over each set, hitting 125kg in the last set.

Post these squats my legs were pretty much on fire but I moved onto hamstrings through variations of curls. 8 sets of 15 reps, focusing on the contraction and forcing blood into the muscle. This was very similar with leg extensions which I finished the workout off, super setting with weighted lunges. With the extensions pause at the top of the movement, when the leg is fully contracted. Dropset on each set really pushed my legs to the limited. A little finisher with tabata jump squats for 8 minutes. This is so simple but after all of the volume above was a killer.

1) Back Squat, warming up to 8 sets 12-15 reps.

2) Leg Curl 8 sets 15 reps

3) Leg Extension drops sets, 12 reps each, weighted lunges 12 reps each leg. 6 sets.

4) Tabata Jump squats for 8 minutes.

My legs were totally busted after this workout, a fab workout. Needed a good foam roll out an stretch after this workout and they're hurting a lot this morning. Give the narrow squats a go, really worth it.

Good luck

Crossfit Workouts

I recently took part in a CrossFit Team Event at work and with the CrossFit Games fast approaching us in Carson I thought it was fitting to write a quick blog on it.

Now CrossFit is a training programme which builds strength and conditioning through a variety of different workouts. In these workouts many aspects of fitness are covered from gymnastics, to  weightlifting and as far as a triathlon based workouts at the games. Games you may ask? This is run every year in Carson where all the top CrossFit athletes from around the world take on events over three days to determine the fitness man and women on earth. Prior to this there are regionals and a open so anyone has the opportunity of going. Some of the professional athletes such as Rich Froning, Dan Bailey and Stacie Tovar who are ones that I personally support are in ridiculous shape and could step on stage with professional bodybuilders and wouldn't look out of place. Now with the rise of CrossFit so has the criticism of the sport, mainly because its all about doing things as quick as possible, with form sometimes leaving a little to be desired. Kipping Pull ups is an aspect which has got the most grief due to the swinging phase of the movement, as oppose to just pulling straight up, with many other exercises being adopted with a variation for Crossfit. Check these out online, some of them can be very useful, all down the individual on preferences.

CrossFit I occasionally include in my programme as either a cardio based workout or something strength related just to mix my workouts up. Now today one of the workouts which I dare you to try in a group of 3 is as follows:

250m Row
Box Jumps
Rest

There is a person on each station, with changes happening after the 250m row has been completed. This is as many box jumps and distance of the row added together to gain a score after 20 minutes. My team today managed 5,800m row with 426 box jumps, (I so shouldn't have trained legs yesterday!!!!). After this my heart rate hit the highest it had in a while and how much more rewarding it is this then a 20 minute run outside. Working more your anaerobic capacity but also will be burning a lot of calories due to the sheer intensity. Try is as oppose to just going on a run, especially those of you who are doing added cardio in order to reduce body fat for the summer. Other workouts to try:

Murph - As quickly as possible.

1 mile run
100 pull ups
200 push ups
300 squats
1 mile run

Fran - Quickly as possible.

Thrusters (Front squats to push press)
Pull ups

Rounds of 21,15,9.

Give these a go and post you times in the comments below.

Keeping in shape whilst away on holiday

So with the Easter holidays coming up many of you are going to be going away on holiday but still want to keep in shape for the summer, just like you promised yourself for your New Years Resolution, well your reading the right thing. As I write this post I'm sitting in my hotel in Delhi thinking the exact same thing, so a few steps to keep you on for your goals.

Firstly what your eating is the most important. Now I know your on holiday and you've got to relax therefore meaning you can eat and drink what you want, but as always do it in moderation. If you can go for the healthier option then do. Now I know how hard that can be with most countries washing salads in their own water meaning it's not the best thing to eat, trust me I know I'm struggling in India at the minute. But try and pick up the protein options and not the fried food!!!! With the alcohol side go with the lighter calorific drinks, stay away from the beers and instead opt for a gin and tonic.

Now on to the workout, if there is no gym to do your usual workout and only your room then what do you do?? You can still do a muscle building workout in your hotel room with just your own bodyweight. You can use easy exercises like press-ups, squats, dips and burpees onto advance exercises such as crab walks, ice skaters, crocodile walks and even as far as handstand push ups. So putting this all into your hotel room circuit:
20 press ups,
length of your room crocodile walk,
30 squats, crab walk length of room,
10 burpees,
15 dips.
For press ups, squats and dips use time under tension for a count of 4010. This will add that little bit more too your workout, helping with the building phase. Give this a try for four rounds, changing if needed the number of reps to your specification.

So next time your in your hotel room not knowing what to do for your phys for the day give this a go.

As always remember diet 70%, gym 30%
